How it is calculated
Enter your flat-ground pace P in minutes per km, as a decimal number, and the gradient g of the slope in percent. The tool uses a straight-line rule: adjusted pace = P × (1 + 0.03 × g). Every 1 % of uphill grade adds 3 % to the pace, and every 1 % of downhill (negative grade) takes 3 % off. The result is the pace you would run on that slope for about the same effort as P on the flat, shown as m:ss per km next to your flat pace. The pace must be above zero. The gradient must be 100 % or less, and a downhill steeper than −25 % gives no result, because the rule would cut the pace to under a quarter of the flat pace. There is no separate downhill penalty, so steep descents still give optimistic figures.
Worked example
You run 5:30 per km on the flat, which is 5.5 minutes in decimal, and want the pace for a 6 % climb. Factor: 1 + 0.03 × 6 = 1.18. Adjusted pace: 5.5 × 1.18 = 6.49 minutes, which is 389.4 seconds, so 6:29. The tool shows a grade-adjusted pace of 6:29 /km next to your flat pace of 5:30 /km. So on that hill, 6:29 per km should feel as hard as 5:30 on the flat. The same effort on a 6 % descent (grade −6) would be 5.5 × 0.82, or 4:31 per km.
Common mistakes
- Typing the pace as 5.30 for 5:30. The field is decimal minutes, so half a minute is 0.5 and 5:30 must be entered as 5.5. Entering 5.30 means 5:18.
- Entering the hill pace you actually ran and expecting a flat equivalent. The tool works the other way round: you enter the flat pace, and it gives the pace on the slope.
- Entering the gradient as a ratio or an angle. It is a percent: a 6 % slope rises 6 m over 100 m, and 6 degrees is about 10.5 %.
- Using one gradient for a whole run with ups and downs. Go through the route by section, because climbs and descents do not cancel out the way the effort does.
- Trusting the result on very steep slopes. A straight-line rule does not hold on steep climbs, where walking is often more efficient, or on steep descents, where braking costs effort.
About this calculator
Grade-adjusted pace (GAP) relates the pace you run on flat ground to the pace the same physiological effort gives on a hill. Running uphill costs more energy per kilometer than the raw pace suggests, so the same effort gives a slower pace on a climb and a faster pace on a descent. You enter your flat pace and the gradient, and this calculator returns the pace for that gradient using a simple linear rule: every 1% of grade changes the pace by 3%, slower uphill and faster downhill. It does not use a curved research model and has no extra penalty for steep descents, where braking forces can in reality add their own cost; downhill grades steeper than about 25% are not accepted.
Trail runners and coaches rely on this kind of conversion to make sense of pace on routes with constant elevation change, where raw pace numbers are nearly meaningless for judging effort or comparing splits across different sections of a course. It lets a runner plan a hill effort against a flat-road effort on a fair, effort-equivalent basis; treat the result as a quick estimate, since more detailed curved models give different figures, especially on steep grades.
