How it is calculated
Enter your usual bedtime as 24-hour HH:MM (the hour may be one or two digits) and pick a goal. The tool first estimates your dim-light melatonin onset (DLMO), the point where your body starts producing melatonin, as DLMO = bedtime − 120 min. For falling asleep faster it returns a time 60 min before bedtime. For shifting your clock earlier it returns bedtime − 300 min, which is 3 hours before the estimated DLMO. If the goal is left out, sleep onset is used. Times wrap past midnight. A bedtime that is not written as HH:MM, or an unknown goal, gives no result. The 2-hour DLMO gap is an average assumption, and real onset differs between people. This is a timing aid, not medical advice or a dose recommendation.
Worked example
Bedtime 23:30 with the goal of shifting the body clock earlier. Estimated DLMO: 23:30 − 2 h = 21:30. The tool counts 300 min back from bedtime: 23:30 − 5 h = 18:30, which is 3 hours before the 21:30 DLMO. For plain sleep onset with the same bedtime it would return 22:30, 60 min before bed. Both use the same DLMO estimate of 21:30. A 01:00 bedtime with the phase-advance goal gives 20:00 the evening before, with a DLMO estimate of 23:00.
Common mistakes
- Entering the time you wake up or the time you start winding down instead of the time you actually go to sleep. Every result is counted back from the bedtime you type.
- Typing 12-hour times such as 11:30 PM. Only the 24-hour
HH:MMform works, so use 23:30; the 12-hour form gives no result. - Using the phase-advance time as a sleep aid. It is several hours before bed and meant to move the body clock, not to make you drowsy right away.
- Treating the DLMO line as a measured value. It is simply bedtime minus 2 hours; a true DLMO needs saliva or blood sampling in dim light.
- Changing bedtime on the day without changing the goal. The two goals give very different times, so check the selected purpose.

About this calculator
Your body's internal clock releases melatonin naturally in the evening, and the point where blood levels first rise noticeably in dim light — called the Dim Light Melatonin Onset (DLMO) — is the gold-standard marker chronobiologists use to pinpoint your circadian phase. DLMO typically falls around two hours before your habitual bedtime, though it varies from person to person.
Taking a melatonin supplement works differently depending on your goal. To simply help you fall asleep, a dose taken 30–60 minutes before bed is standard practice (this calculator uses 60 minutes). To shift your circadian clock earlier — useful for jet lag after flying east, or for delayed sleep phase syndrome — chronobiology research instead recommends a small dose taken several hours before your natural DLMO (this calculator uses 3 hours before your estimated DLMO, which is 5 hours before bed), since melatonin acts as a phase-shifting signal to the clock itself, not just a sedative, and timing it wrong can shift your rhythm the wrong direction.
This calculator estimates your DLMO as two hours before your bedtime and then gives a single clock time to take melatonin for whichever goal you select, sleep onset or phase advance.
